A Senegalese one-pot meal with fish, rice, tomato sauce, sweet potato, carrot and cauliflower. The rice cooks in the spiced sauce, absorbing the flavour of the vegetables and fish.

Thieboudienne is the kind of dish where the pot does most of the work. First, a deep tomato base develops with onion, garlic, bay leaf and gentle spices. Then the firm vegetables go in, slowly giving their flavour to the sauce. The fish cooks briefly on top, staying soft and juicy. Only then does the rice absorb everything: tomato, sweet potato, carrot, cauliflower and the aromatic steam from the fish. The result is rich, warm and homely — a plate of rice that tastes far deeper than its simple ingredient list suggests.

Nutritional Synergies

This recipe combines ingredients that enhance each other:

Synergy
Cauliflower Cauliflower Turmeric Turmeric

Sulforaphane + curcumin: double NF-κB modulation

Technical: Cauliflower's sulforaphane activates the Nrf2 pathway for phase-II enzyme production. Sulforaphane and curcumin from turmeric are studied in research in connection with NF-κB and COX-2 signaling, each via its own route (IKK and IκBα respectively).

What does this mean for you? Cauliflower-turmeric curry (Gobi Masala) is an Indian classic. It combines two intensively studied plant compounds — sulforaphane and curcumin. Add black pepper for 2000% better curcumin absorption.

Absorption
Cauliflower Cauliflower Olive oil Olive oil

Olive oil improves absorption of cauliflower's vitamin K and sulforaphane

Technical: Cauliflower contains vitamin K and glucosinolates converted to sulforaphane. Olive oil's fats improve absorption of fat-soluble vitamin K, while light roasting in olive oil optimizes glucosinolate conversion to sulforaphane.

What does this mean for you? Roast cauliflower with olive oil — this is the best way to maximize the bioactive compounds from cauliflower.

Absorption
Cayenne pepper Cayenne pepper Turmeric Turmeric

Capsaicin increases curcumin absorption

Technical: Capsaicin from cayenne increases intestinal mucosa permeability via TRPV1 activation, allowing larger molecules like curcumin to be better absorbed. This mechanism is similar to but independent from the piperine effect. Capsaicin's thermogenic action also enhances blood flow to the gut.

What does this mean for you? Combine cayenne with turmeric in curries or soups. The cayenne helps your gut absorb more curcumin — a different mechanism than black pepper, so adding both is optimal.

Fat-soluble capsaicin is better absorbed with olive oil

Technical: Capsaicin is fat-soluble and absorbed 2-3x better with dietary fat. Olive oil also reduces stomach irritation that cayenne can cause, while oleocanthal adds bioactive action.

What does this mean for you? Add cayenne pepper to olive oil-based sauces or dressings. The fat improves absorption and the oil tempers the spiciness.

Increases curcumin absorption by 2000%

Technical: Curcumin from turmeric has bioavailability below 1% due to rapid glucuronidation in the liver. Piperine from black pepper inhibits UGT (UDP-glucuronosyltransferase) and CYP3A4, preventing curcumin breakdown. This increases bioavailability by 2000% (20x). Use ratio ¼ teaspoon pepper to 1 teaspoon turmeric.

What does this mean for you? ALWAYS add black pepper when using turmeric. Without pepper your body absorbs virtually nothing — with pepper 20x more. This is the most important food synergy there is.

Synergy
Bay leaf Bay leaf Garlic Garlic

Eucalyptol + allicin for broad-spectrum bioactive action

Technical: Bay's 1,8-cineole contains bioactive compounds effective against gram-negative bacteria and fungi via membrane disruption. Garlic's allicin works via thiol blockade in enzymes of gram-positive and gram-negative pathogens. Together they offer the broadest bioactive spectrum of all kitchen herbs. Bay's tannins also enhance the antioxidant action of garlic's S-allylcysteine.

What does this mean for you? Bay leaf + garlic is the base of virtually every good broth or sauce. Historically this served as a preservation method — a tradition that also works exceptionally well for flavor.

Bay leaf Bay leaf Onion Onion

Cineole + quercetin: aromatic broth base

Technical: Bay leaf contains 1,8-cineole (eucalyptol, 50% of oil), an aromatic compound. Onion's quercetin (20mg/100g) is a flavonoid. Bay leaf also contains parthenolide, studied in research in relation to COX signaling. The combination is the base of broth and stews in every Mediterranean cuisine.

What does this mean for you? Always add bay leaves together with onions as the base of your broth or stew. The combination gives a warm, aromatic base to any dish.

Synergy
Olive oil Olive oil Garlic Garlic

Aglio e olio: allicin + oleocanthal via complementary biochemical pathways

Technical: Garlic contains allicin (formed when cutting/crushing) that influences HMG-CoA reductase (involved in lipid metabolism). Olive oil contains oleocanthal that modulates COX-1/2 enzymes. Together they influence lipid metabolism and prostaglandin cascade via complementary biochemical pathways. The fat also helps absorb fat-soluble garlic compounds.

What does this mean for you? Gently warm garlic in olive oil (don't burn!) as the base for many dishes. This is why 'aglio e olio' pasta is so beloved — two bioactive compounds that reinforce each other.

Tomato passata Tomato passata Olive oil Olive oil

Heated + fats = 5x more lycopene absorption

Technical: Tomato passata is already heated, releasing lycopene from cell walls in cis-form (better absorbable than trans-lycopene in raw tomato). Olive oil fats create micelles transporting this released lycopene through the gut wall. Basil adds eugenol (COX-2 inhibitor). Absorption increases up to 5x.

What does this mean for you? Make pasta sauce with tomato passata, olive oil and basil. You absorb up to 5x more lycopene than from raw tomato — great for your heart and skin.

Synergy
Tomato passata Tomato passata Onion Onion

Lycopene + quercetin for broad-spectrum antioxidant protection

Technical: Tomato passata contains bioavailable lycopene (12-15mg/100g) from the cooking process. Onion's quercetin (20mg/100g) is a flavonoid that works complementarily to lycopene: lycopene neutralizes singlet oxygen (lipid phase), quercetin scavenges hydroxyl radicals and superoxide (aqueous phase). Together they cover the complete antioxidant spectrum. Onion's sulfur compounds also support Phase II biotransformation enzymes that process lycopene metabolites.

What does this mean for you? Passata with sauteed onion is the base of Italian cuisine (sugo). It's a top antioxidant duo you can eat daily — simple, affordable and effective.

Complementary
Onion Onion Garlic Garlic

More than 20 organosulfur compounds in one soffritto

Technical: Onion contains diallyl disulfide and quercetin (20-40mg/100g). Garlic contains allicin, ajoene and S-allylcysteine. Together they provide more than 20 different organosulfur compounds that modulate NF-κB. Allium crops are intensively studied in nutrition science for their unique sulfur chemistry.

What does this mean for you? Start every dish with sautéed onion and garlic — not just for flavor, but for the unique concentration of organosulfur compounds. Cut garlic 10 minutes before heating to allow allicin formation.

Carrot Carrot Olive oil Olive oil

Up to 5x more beta-carotene absorption

Technical: Carrot contains 8285μg beta-carotene per 100g, but bioavailability from raw carrot is only 3-4%. Heating + olive oil increases this to 20-25%. Oleic acid (73% of olive oil) forms mixed micelles that efficiently transport beta-carotene to enterocytes for absorption.

What does this mean for you? Roast carrots with olive oil or eat them in a salad with dressing. Without fat you absorb only 3% of beta-carotene — with olive oil up to 5x more.

The 'Absorption Hack' - fats are the perfect carrier for curcumin

Technical: Curcumin is a hydrophobic (fat-loving) molecule with extremely low bioavailability (<2%) without fat carriers. Salmon contains 2.5g omega-3 per 100g — ideal fat-soluble carriers that form micelles in the gut, enabling curcumin absorption. The omega-3 fatty acids and curcumin also work via complementary biochemical pathways: omega-3 via SPM resolvins, curcumin via direct NF-κB modulation.

What does this mean for you? Make a salmon-turmeric curry or marinate salmon with turmeric paste. Always add black pepper — piperine increases curcumin absorption by 2000%. This triple combination (salmon + turmeric + pepper) contains three bioactive compounds working via complementary pathways.

Sea salt Sea salt Olive oil Olive oil

Minerals + polyphenols for cellular balance

Technical: Sea salt's sodium is essential for the sodium-potassium pump (Na+/K+-ATPase) that regulates every body cell. Olive oil's oleuropein and hydroxytyrosol provide antioxidant protection for cell membranes. The combination supports cell integrity: sea salt regulates ion balance, olive oil protects the membrane. In Mediterranean cuisine, coarse sea salt + olive oil is the most basic flavor profile.

What does this mean for you? Freshly ground sea salt with extra virgin olive oil is the simplest and most nutritious finishing of any dish. The combination provides the basic needs of your cells: minerals for function, polyphenols for protection.

Absorption
Sweet potato Sweet potato Olive oil Olive oil

Essential for beta-carotene absorption

Technical: Sweet potato is the richest beta-carotene source at 11509μg/100g. Beta-carotene is converted to retinol (vitamin A) by β-carotene-15,15'-dioxygenase, but must first be absorbed via fat micelles. Olive oil increases absorption 3-5x. Without fat, conversion efficiency is only 3:1 (μg carotene:μg retinol); with fat 12:1.

What does this mean for you? Always serve sweet potato with oil or butter. Eating it 'dry' is a missed opportunity — you lose most of the vitamin A. A little fat makes a huge difference.
